pre and post workout  nutrition

I am 19 years old, I weigh 238 pounds. My workouts are very short. What should my pre and post workout meal consist of? I have read bryan's article and realise I consume quickly digestible sugars and whey protein before and a balanced meal after.

Before
Whey protein isolate (how much? How many minutes before?)
Simple Carbs? (how much?)

After
Protein (Should I buy casein to take post instead of whey?)
Carbs (How much?)
2 spoonfuls of Udo's choice
